How much protein do your muscles need?

The recommendations depend strongly on your activity level:

For the general population, about 0.8 g of protein per kilogram of body weight is considered the minimum recommendation to avoid deficiency. People who train regularly and intensely, however, need significantly more – usually 1.2 to 2.0 g per kilogram. For muscle building, science recommends a range of 1.6 to 2.2 g of protein per kilogram of body weight per day.

With very intense strength training combined with fat loss, the requirement can even rise to up to 2.4 g per kilogram.

Example: An 80 kg strength athlete needs about 128–176 g of protein per day for muscle building.

How does muscle growth progress?

Muscles grow when you train them and then supply them with enough building blocks. The process:

  • Training stimulus: Strength training sets a growth stimulus in the muscles.
  • Protein intake: Protein spread over the day supplies the amino acids for repair.
  • Recovery: During rest phases the body repairs the muscle structures – they become stronger and larger.

What matters is not only the total amount per day, but also the distribution. Ideally spread your protein over three to five portions throughout the day – so your muscles benefit continuously.

How should you eat before and after strength training?

Before training: A meal with protein and carbohydrates one to two hours before the session provides energy and building blocks. Part of the meal can be eaten before training and the rest right after. Consuming food close to training is key.

After training: The period right after the session is ideal for supplying the muscles with protein. Fast-absorbing sources such as whey protein work well, but a full meal with meat, fish, eggs or tofu also works very well.

Are there differences between proteins?

Yes, protein sources differ in speed and amino-acid profile:

  • Whey protein: absorbed quickly and especially suitable right after training.
  • Casein (milk protein): digested slowly and good before longer breaks, for example before going to sleep.
  • Plant proteins (soy, pea, rice): good alternatives for a plant-based diet; combining different sources can improve the amino-acid profile.
  • Whole foods: meat, fish, eggs, dairy, legumes and nuts provide protein together with other important nutrients.

What should you watch out for with protein intake?

  • Drink enough water: A higher protein intake increases fluid requirements.
  • Consider the kidneys: People with kidney disease should adjust their protein amount with medical guidance.
  • Quality over quantity: Choose high-quality protein sources over one-sided or highly processed products.
  • Don't focus only on protein: carbohydrates provide energy for training, fats support hormones and recovery – a balanced diet is crucial.
  • Plan recovery: Even during injury breaks, a higher protein intake makes sense to prevent muscle loss.
